Caffeine is the single most rigorously studied ergogenic aid in sports science. It is on the WADA monitoring list, in the bloodstream of nearly every endurance athlete on race day, and in the supplement stack of nearly every gym member who has ever read a label.
The Performance Numbers
A landmark 2020 review in the British Journal of Sports Medicine analyzed 21 meta-analyses spanning thousands of trials and concluded that caffeine reliably improves muscular endurance, strength, sprint performance, and aerobic capacity at doses between 3 and 6 mg per kilogram of body weight — roughly one to two strong cups for most adults.
The effect sizes are not enormous in absolute terms — typically 2 to 7 percent — but in elite competition that margin is often the difference between the podium and a footnote.
Why Whole Coffee May Beat the Pill
What is less appreciated is how coffee, specifically, may outperform isolated caffeine. A 2023 study from the University of Granada compared a standard cup of brewed coffee to an equivalent caffeine pill in trained cyclists. The coffee group produced 4.2 percent more peak power during sprint intervals, an effect researchers attributed to the synergistic action of caffeine alongside coffee's natural diterpenes and polyphenols.
Coffee also delivers caffeine more gradually than a capsule, producing a smoother performance curve and reducing the post-workout crash.
How To Use It
For optimal effect, consume coffee 30 to 60 minutes before training. Stick to 3 to 6 mg of caffeine per kilogram of body weight. For a 75 kg athlete, that is roughly two strong 8-ounce cups. Avoid stacking with other stimulants and stop intake at least 6 hours before sleep.
For weekend warriors and serious athletes alike, the implication is clear. The smartest pre-workout often costs less than five dollars and tastes better than anything in a tub.
